Build each container from foods that are gluten-free by nature: meat, fish, eggs, beans, rice, quinoa and potatoes. The eight recipes below run 30 to 52 grams of protein and 430 to 580 calories per serving, by our math from USDA FoodData Central. Then check every sauce label, since a food labeled gluten-free must contain less than 20 ppm of gluten under FDA rules.
Most of a good meal prep bowl is already gluten-free. Gluten sneaks in through the small stuff: the soy sauce, the seasoning packet, the oats, the spoon that just stirred someone else's pasta.
If you have celiac disease, your doctor or a registered dietitian sets the rules for your kitchen, and this post doesn't replace that. The NIDDK also advises getting tested before you cut gluten, since going gluten-free first can skew the results.
Gluten-free meal prep ingredients
Start with foods that never had gluten
Gluten is a group of proteins in wheat, rye and barley. The Celiac Disease Foundation gluten-free foods list starts with foods naturally free of it: fruits, vegetables, meat, fish, dairy, beans and nuts. Rice, quinoa, corn and potatoes make its grain list.
| Food | Amount | Protein | Calories |
|---|---|---|---|
| Chicken breast, roasted [171477] | 4 oz (113 g) | 35g | 186 |
| Ground turkey, cooked [171506] | 4 oz (113 g) | 31g | 229 |
| Salmon, farmed, cooked [175168] | 4 oz (113 g) | 25g | 233 |

| Chickpeas, cooked [173757] | 1 cup (164 g) | 15g | 269 |
| Quinoa, cooked [168917] | 1 cup (185 g) | 8g | 222 |

Naturally gluten-free grains can still pick up gluten during harvest and processing, the foundation notes, so it advises skipping bulk bins and buying versions labeled gluten-free if you're concerned. Our post on common gluten-free ingredients covers more swaps for weight-loss meals.
How to gluten-free meal prep safely
Three habits that keep gluten out
Gluten free meal prep is ordinary batch cooking with three extra checks: where you cook, what you cook in and what you pour on top. They matter most in a shared kitchen. For time-savers, see our meal prep hacks for busy schedules.
-
1
Clean & separate your prep space
Wipe the counters, wash the boards and cook the gluten-free food first. The NIDDK recommends storing and preparing gluten-free foods separately from family members' foods that contain gluten.
A 2024 review of cross-contact studies in Nutrients puts the risk in proportion. Most samples stayed under 20 ppm. Shared pasta water was the worst habit, at 33.9 to 115.7 ppm in one study, followed by shared jars of mayonnaise and peanut butter. Shared fryers and toasters mostly tested under 20 ppm.
So give gluten-free food its own pasta water, its own jars and its own shelf.

2
Batch-cook gluten-free grains
Cook one pot of rice and one of quinoa on Sunday. The recipes list cooked amounts, so measure after cooking.
Spread hot grains in shallow containers so they cool fast. Purdue Extension's guide to storing leftovers says perishable food shouldn't sit out more than 2 hours, or 1 hour in hot weather.
-
3
Check every sauce & seasoning label
Hidden gluten lives here. The foundation's list of sources of gluten names traditional soy sauce, sauces thickened with wheat flour, and marinades made with malt vinegar. Tamari made without wheat is gluten-free.
Not every tamari is wheat-free, though. For tamari, salsa, broth, spice blends and oats, check the label for certified gluten-free before it goes in the cart.
High-protein gluten-free meal prep ideas
Eight recipes to rotate
These gluten free meal ideas each make 4 servings at 30 to 52 grams of protein. Pick two or three a week. Treat them as gluten free meal prep ideas you can remix: swap the protein or grain, keep the method.
Macros are our USDA FoodData Central estimates for the cooked amounts listed, divided by 4, spices left out. These gluten free meal recipes freeze well, minus fresh toppings.

Steps
- Whisk the tamari, honey, cornstarch, water, garlic and ginger.
- Sear the beef in the sesame oil in two batches, 2 to 3 minutes each.
- Return the beef, add the broccoli and sauce, and cook until glossy.
- Divide the rice and beef among 4 containers.
Greek chicken & potato bowls
Lemon chicken with a thick tzatziki
Thighs stay juicy through four days of reheating.

Going gluten-free won't cause weight loss by itself. The NIDDK says researchers have found no evidence it promotes weight loss for the general population. To trim a bowl, cut the grain by a quarter cup, about 60 calories with brown rice.
Gluten free meal plans also need fiber, iron and calcium, which the NIDDK says can run short when you cut gluten without guidance. If you have celiac disease or another medical condition, or are pregnant, talk with your doctor or a registered dietitian first.
Storing gluten-free meal prep
Four days in the fridge, then freeze
Cooked leftovers keep 3 to 4 days in the fridge, per Purdue Extension's guide to storing leftovers. Its chart gives cooked meat dishes 2 to 3 months frozen and cooked fish 1 to 2.
- Label each container with the date and "GF", and give them their own shelf above anything with crumbs.
- Freeze the cooked proteins, curry, rice and quinoa. Keep lettuce, cucumber and yogurt sauces in the fridge.
- Reheat covered to 165°F on a food thermometer, stirring partway through.
Missed Sunday prep? Gluten free meal delivery claims vary by service, so verify any gluten-free label.
Our gluten free meal prep delivery page comes with a caveat: our meals are made on shared equipment, so we don't recommend them for anyone with celiac disease or a severe gluten reaction.
The Gluten Free chip on our Build A Meal Plan menu doesn't make a meal celiac-safe either. If you skip gluten by preference, our meals are flash-frozen, keep up to 12 months frozen and ship free on every meal plan order to the contiguous 48 states.
If you need gluten free prepared meal delivery for celiac disease, look for third-party certification or testing, and ask how the kitchen prevents cross-contact.
Gluten-free meal prep FAQ
Quick answers
Vetting a meal service before you order? Our cross-contamination vetting checklist covers what to ask.
What can you meal prep that is gluten free?
Almost any plain protein, grain or vegetable. Meat, fish, eggs, beans, rice, quinoa and potatoes are naturally gluten-free, per the Celiac Disease Foundation. The risk is in sauces, seasoning blends, oats and broth, so check those labels first.
Is rice gluten free?
Yes. Plain white or brown rice is on the Celiac Disease Foundation's list of naturally gluten-free grains. So is rice gluten free in every form? Not always. Seasoned mixes and fried rice made with regular soy sauce can contain gluten, and the foundation advises skipping bulk bins.
How do you avoid cross-contact when meal prepping?
Cook the gluten-free food first in clean pots, and never reuse regular pasta water. Keep separate jars of spreads, wash boards and colanders between uses, and give gluten-free containers their own shelf. A 2024 review found shared pasta water and shared spreads caused the most contamination.
Are Clean Eatz Kitchen meals gluten-free?
Our Nutrition Info page lists allergens for every meal and has a Gluten/Wheat filter. But our meals are produced on shared equipment, so we don't recommend them for anyone with celiac disease or a severe gluten reaction.
