Quick Answer: Your waist shrinks as you lose weight overall, at a fairly predictable rate. In a study of 110 women, each 1% of body weight lost took about 1.2 cm (roughly half an inch) off the waist. For someone who weighs 200 pounds, that's about 9 pounds for 2 inches, or one to two months at a steady pace. Ab exercises don't speed it up.

Most searches about a smaller waist ask how fast: two inches in five days, four inches, six in a month. There's research that answers that directly, and it's more useful than another list of tips.

How many pounds an inch takes

Researchers followed 110 women through six months of weight loss and measured their waists along the way. Waist reduction tracked weight loss closely, according to the study in the International Journal of Obesity: roughly 1.2 cm, a little under half an inch, for each 1% of body weight lost.

Because it's a percentage, the pounds it takes depend on where you start.

Starting weightTo lose about 1 inchTo lose about 2 inches
150 lbabout 3 lbabout 6 to 7 lb
200 lbabout 4 lbabout 9 lb
250 lbabout 5 lbabout 11 lb

These are our estimates from the study's average, and it only measured women, so treat them as a rough guide. At 1 to 2 pounds of loss a week, the pace the CDC recommends, 2 inches takes most people somewhere between three weeks and three months.

So what is "2 inches in 5 days"?

Mostly not fat. By the table above, 2 inches of fat means 6 to 11 pounds of real loss, and nobody loses that much fat in five days.

What can move that fast is water and what's in your gut. Cutting back on carbohydrates and salt drains stored glycogen and the water held with it, and eating less food means less bulk in your digestive tract. Both can take a little off a tape measure in a few days, and both come back. We go through the water side in how long it takes to notice weight loss.

Why crunches don't shrink it

In a trial published in the Journal of Strength and Conditioning Research, 24 sedentary adults did seven abdominal exercises, two sets each, five days a week for six weeks. Compared with a group that didn't, they showed no change in abdominal fat, waist circumference or body weight. They did get much better at curl-ups.

That's the general finding on spot reduction: working a muscle strengthens it but doesn't burn the fat sitting on top of it.

Ab work is fine for a stronger core. It just isn't how the waist gets smaller.

What reduces the fat around your organs

The fat that matters most for health is visceral fat, packed around the organs inside the abdomen. Three habits have direct evidence behind them.

Soluble fiber and regular activity. In a five-year study of 1,114 adults, published in Obesity, each extra 10 grams of soluble fiber a day was linked to a 3.7% drop in visceral fat over five years, and moderate activity to a 7.4% slower rate of visceral fat gain. Beans and oats are the easiest sources. Our guide to dietary fiber lists more.

Sleep. In a Mayo Clinic trial published in the Journal of the American College of Cardiology, 12 healthy adults limited to four hours a night for two weeks ate more than 300 extra calories a day and gained 11% more visceral fat than when they slept normally. More on that in our guide to sleep and health.

Less ultra-processed food. In an inpatient trial at the National Institutes of Health, published in Cell Metabolism, people offered ultra-processed meals ate about 500 more calories a day than on minimally processed meals matched for nutrients, and gained weight.

Exercise in general helps, cardio and weights both. Our guide to the best exercises for weight loss covers how to combine them.

Meals that keep the deficit going

Every route to a smaller waist runs through eating a little less, consistently, for a couple of months. Protein and fiber make that easier, because both keep you full.

Our Weight Loss Meal Plan keeps every meal under 500 calories with at least 20g of protein. If you'd rather choose, the Build-a-Meal Plan has a High Fiber filter alongside Weight Loss, so you can stack both.

Frequently Asked Questions

How do I measure my waist correctly?

Stand, wrap a tape measure around your middle just above your hip bones, and read it just after you breathe out. That's the method the National Heart, Lung, and Blood Institute uses. Measure at the same time of day each week, before eating.

What waist size is considered higher risk?

More than 35 inches for women and more than 40 inches for men, according to the National Heart, Lung, and Blood Institute. Fat around the middle raises the risk of heart disease and type 2 diabetes more than fat stored elsewhere.
